This workout will be a full bodyweight workout inspired by Spider-Man.

Workout schedule: 3 days

Training description: This plan focuses on functional strength, agility, explosive power, core development, and endurance. Each day incorporates Spider-Man’s core principles, ensuring you build a physique as lean, agile, and strong as the wall-crawler himself.

Day 1: Strength & Grip Focus

Warm-Up (5-10 minutes):

  • Dynamic Stretching (spider lunges, hip openers, arm circles)

  • 3 Rounds:

    • 10 Jumping Jacks

    • 10 Air Squats

    • 5 Inchworms with Push-Up

Workout:

  1. Pull-Ups (Grip Strength) – 4 sets x 8-10 reps (use towel for added grip challenge)

  2. Spider-Man Push-Ups (Core & Upper Body) – 4 sets x 10-12 reps per side

  3. Archer Rows (using low bar or rings) – 3 sets x 8-10 reps per side

  4. L-Sit on Parallel Bars or Floor (Core & Grip) – 3 sets x max hold (15-30 seconds)

  5. Dead Hangs (Grip Strength) – 3 sets x 30-45 seconds

Finisher:

  • Farmer's Carries – 3 rounds x 50 meters (use heavy objects or weights for grip)

Cooldown: 5-10 minutes of stretching (focus on lats, shoulders, and forearms)

Day 2: Explosive Power & Agility

Warm-Up (5-10 minutes):

  • 2 Rounds:

    • 10 High Knees

    • 10 Forward Lunges

    • 5 Broad Jumps

Workout:

  1. Plyometric Push-Ups – 4 sets x 8-12 reps

  2. Box Jumps (or Stair Jumps) – 4 sets x 10 reps

  3. Cossack Squats (Agility & Mobility) – 3 sets x 12 reps per side

  4. Hanging Leg Raises (Explosive Core) – 3 sets x 12-15 reps

  5. Animal Flow Sequence (Agility & Mobility):

    • 1 minute of Spider-Man Crawl

    • 1 minute of Side Kickthroughs

    • Rest 30 seconds, repeat 3 rounds

Finisher:

  • Burpee to Pull-Up – 3 rounds x 10 reps (mimics explosive web-swinging jumps)

Cooldown: 5-10 minutes of dynamic stretching (hips, hamstrings, calves)

Day 3: Endurance & Flexibility

Warm-Up (5-10 minutes):

  • 3 Rounds:

    • 10 Jump Rope Double-Unders

    • 10 Shoulder Taps in Plank

    • 10 Bodyweight Good Mornings

Workout:

  1. Circuit Training (Complete 3 Rounds, 60 seconds rest between rounds):

    • 10 Pull-Ups

    • 15 Push-Ups

    • 20 Air Squats

    • 30 Mountain Climbers

  2. Spider-Man Plank with Knee Drive (Core) – 3 sets x 12-15 reps per side

  3. Side Plank with Reach-Throughs – 3 sets x 10 reps per side

  4. Wall Walks (Upper Body & Core) – 3 sets x 3-5 reps (control is key)

Finisher:

  • Jump Rope Intervals:

    • 30 seconds fast pace / 30 seconds rest

    • Repeat 5 rounds

Cooldown: 5-10 minutes of yoga-inspired stretching (focus on hamstrings, spine, and hip flexors)
